
Ten minutes a day sounds like the version of exercise you settle for. It is not.
If you currently do nothing, those first 10 minutes are worth more than any 10 minutes you add later. That is not encouragement, it is the shape of the evidence. The gap between zero and a little is the biggest one on the whole curve, and the gap between a lot and slightly more is almost nothing.
Here is what the research actually says, and what 10 minutes looks like on a normal Tuesday.
Where does the 10 minutes idea come from?
It is having a moment. Today is National Fitness Day, and one of its biggest features is 10@10, where schools do 10 minutes of activity at 10am. Last year that alone reached 11.4 million children.[1] Our guide to National Fitness Day covers the rest of the day.
The number turns up everywhere else too. The NHS built its Active 10 app around 10-minute brisk walks. Hackney Council runs a campaign asking residents to walk briskly for 10 minutes a day. Brighton and Hove launched a year-long push this year that deliberately promotes everyday movement over fitness targets.
All of which is a reasonable question to ask. Is 10 minutes a real amount of exercise, or is it a number chosen because it sounds achievable?
What does 10 minutes a day actually do?
It is real, and the effect is larger than most people expect.
The strongest single piece of evidence is a 2023 dose-response meta-analysis from Cambridge, published in the British Journal of Sports Medicine. It pooled 196 studies covering more than 30 million people.[2]
At 75 minutes a week, which is about 11 minutes a day, it found:

The researchers put the population effect like this: "Even if everyone managed at least 75 min per week of moderate-intensity physical activity, around one in ten (10%) early deaths would be prevented."[2]
The study that looked specifically at people doing nothing
The Cambridge review compares activity levels across a whole population. A different study went straight at the question that matters here.
Researchers followed 3,357 physically inactive patients through Spanish primary care and tracked what happened when they started moving. Patients who increased their activity but stayed below the official guideline still had 31% lower mortality.[3]
Their own summary of it is worth quoting directly, because it is the whole argument of this page:
Mortality starts to fall even with only small increases in physical activity, for example, 10 min of moderate activity per day or 50 min per week.
They also found the relationship was a continuous curve, not a threshold you have to cross before anything counts.
Even five minutes registers
A 2025 study in The Lancet went smaller still. It tracked more than 135,000 adults across the UK, US, Norway and Sweden, using activity trackers rather than asking people to estimate.[4]
Adding five extra minutes of moderate activity a day was associated with roughly 10% of all-cause deaths being averted across the population.[5]
Why the first 10 minutes beat the next 10
Put those together and a clear shape appears.
The Cambridge review found that beyond 150 minutes a week, the extra benefit becomes marginal, while half that amount still delivers most of the gain.[2] The curve is steep at the bottom and flat at the top.
That has an unintuitive consequence. The person with the most to gain from a 10-minute walk is the person who currently walks the least. If you already train five times a week, another 10 minutes barely moves your numbers. If you do nothing, it is the single highest-return change available to you.
Most fitness advice is written for the flat end of that curve. If you are at the steep end, you are being sold the wrong advice.
What 10 minutes actually looks like
Ten minutes is roughly 1,000 steps, or about half a mile at a normal walking pace.
The practical trick is not finding 10 free minutes. It is attaching them to something already in your day:
- Walk during the first phone call you take sitting down
- Get off one stop early, which is usually almost exactly 10 minutes
- Go out at lunch before you eat, not after, so it does not get cancelled
- Walk the long way to somewhere you were going anyway
- Put the kettle on and go round the block while it boils and brews
None of that needs kit, a changing room, or a decision. That is the point. The research does not care whether it looked like exercise.
How fast is brisk?
Most of the evidence above is about moderate-intensity activity, and brisk walking is the standard example. The usual test is conversational. At a brisk pace you can still hold a conversation, but you could not comfortably sing. NHS guidance puts it at roughly 3 miles per hour, which is faster than a stroll and slower than a rush.
If you are unsure, the simple version is that it should feel slightly purposeful. You do not need to be out of breath.
If 10 minutes feels like too much
Then do five. The Lancet figures above are built on five-minute increments, and they still found an effect. There is no entry requirement here and no point below which it stops counting.
The same applies on bad days once you have started. A shortened walk is not a failed one.
It does not have to be one block either. The World Health Organization dropped its old 10-minute minimum in 2020, confirming activity no longer has to come in bouts of a certain length to count.[6] Our guide to whether short walks count has the detail.
What this does not mean
Two honest caveats, because the numbers above are striking enough to be oversold.
This is observational research. These studies show an association, not proof that the walking caused the benefit. People who are already unwell move less, which can make movement look more protective than it is. Researchers adjust for it, but it cannot be ruled out.
Ten minutes is a floor, not a ceiling. It is the best-value first step, not the destination. The guideline is still 150 minutes a week, and there are real gains between 10 minutes and that. Making it stick past week two
The difficulty with 10 minutes has never been the 10 minutes. It is doing it again on a wet Thursday when nothing has visibly changed.
Two things that help, neither of which requires an app.
Attach it to something fixed. A habit that hangs off an existing part of your day survives far better than one that needs you to remember it.
Do not restart from zero. Missing a day is normal. Treating a missed day as a failed attempt is what actually ends these things.

Ten minutes a day is not the small version of exercise. For anyone starting from nothing it is the best-value thing on the board, worth around a 23% lower risk of early death at 11 minutes a day, and measurably worth something at five.
Start there, attach it to something you already do, and let it be boring. The next 10 minutes will still be available when you want them.
